Over the past 6 months, my biceps and triceps have made the most gains and it all comes down to the changes I've made in my training. First, I focus on training them in a more lengthened position when possible, I will still do traditional exercises but I incorporate at least one exercise for each that forces them into more of a stretched position before I contract. Next, I started to really focus on progressively overloading. I spend 4-6 weeks pushing myself to lift constantly heavier weights then drop the weight for a few weeks and increase the reps. Finally, I've taken out the less effective exercises like drag curls, based on the research they are simply less effective so why bother...
